Running Mechanics 101: How Foot Strike and Cadence Affect Injury

So, you signed up for a race—now what? Today we’re covering the basics of prepping your body to run and how to avoid injuries, including training programs, cross training, and other key details. Last time, we covered foot structure and shoes. Now we’ll dig intoĀ running mechanics, specifically the elements shown to influence running injuries.

When evaluating running form, we focus on two areas: foot strike pattern and stride length/cadence.

Foot Strike Pattern

Runners generally fall into one of three categories: rearfoot strikers, midfoot strikers, or forefoot strikers. When researchers compare the overall force and loading rates between rearfoot and forefoot strikers, rearfoot strikers show a higher rate of loading and a greater impact peak than forefoot strikers.

This means a rearfoot striker’s muscles have to do more work and absorb greater force with every step. In forefoot strikers, we also tend to see an increased step frequency, which leads to a shorter stride length.

Stride Length and Cadence

Stride length and foot strike are closely linked. Longer stride lengths increase the likelihood of heel striking (rearfoot striking), while a shorter stride length makes it easier to land midfoot or forefoot.

One of the most effective ways to influence stride length is through your cadence, or step rate. Increasing your cadence can decrease step length, ground reaction force, and braking impulse—all of which are associated with a higher risk of injury.

When it comes to target cadence, we typically recommend 170 steps per minute or above. A simple trick: find playlists online with songs whose BPM matches the cadence you’re aiming for, and let the beat set your pace.

Your running shoes also play a role in cadence and stride length. A typical running shoe is heavily cushioned in the heel and fairly rigid, so a long stride or a heavy heel strike doesn’t feel painful—even when that’s not the form you want. A more minimalist shoe, on the other hand, tends to encourage runners to land more midfoot or forefoot, better absorbing impact forces and naturally shortening stride length.
